Resistance Bands vs Weights: Are Bands as Good for Building Strength?

Resistance bands build strength as well as free weights. In 2019 researchers pooled seven controlled trials, 224 people in total, where one group trained with bands and another with dumbbells or machines on matched programs. Both groups gained the same strength development in the same period. On strength, bands are neither better than weights nor worse. Effort and load decide the result, and bands supply both.

One thing does differ: how a band loads the bottom of a lift. It is measurable, and you can fix it in two seconds. We cover it below.

Can resistance bands be as effective as weights?

If you have trained with traditional weights (dumbbells, barbells, plate machines and so on), you have probably looked at an elastic resistance band and wondered whether it counts. The study that answers that came out in 2019.

A research team in Brazil gathered every controlled trial they could find in which one group trained with elastic resistance and another with conventional weights, then combined the results. Seven trials qualified: 224 people aged 15 to 88, including soccer players, students, heart patients and people with lung disease, training for four to twelve weeks.

Their finding: no significant difference in strength gains between bands and weights, for the upper body or the lower body. They wrote that elastic resistance "is able to promote similar strength gains to conventional resistance training, in different population profiles and using diverse protocols."

Three things to know before you rely on it:

  • A pooled review beats a single study. Seven trials across different groups of people give a steadier answer than one lab result.
  • 224 people is enough to find no difference. It is not enough to call the two methods identical in every exercise. Keep that distinction; it matters in the squat section below.
  • The authors published a correction in 2020. The original paper swapped the arm and leg results. The corrected numbers still show no difference. We quote the correction. Most articles that cite this study do not mention it.

Can you build muscle with resistance bands only?

Strength and muscle size are two different measurements, and the answer differs for each.

Strength: yes. That is what the seven trials measured, and bands matched weights equally.

Size: the evidence is thinner, and we will tell you exactly how thin. We searched the medical databases for a trial that measured muscle size directly (by ultrasound or scan) after training with bands alone versus dumbbells or machines alone, and we did not find one. Two band-versus-machine trials measured lean body mass with a body-composition scale and found the same change in both groups. One 2026 trial measured chest muscle thickness after ten weeks of bench press with an elastic device versus a plain barbell and found the same growth in both groups, but that setup adds elastic to a bar rather than replacing the bar. Strength is proven the same. Size points the same way but has not been measured head to head with bands alone. We will not quote a number that does not exist.

Researchers have also measured how hard the muscle works during a rep, using electrodes on the skin. Pooled across the studies, the main working muscles show the same activity with a band as with a dumbbell. One 2017 study that tested four exercises found weights ahead in each: by a small margin in rows and pulldowns, and by a large margin in one exercise, the squat. The reason for that squat result is the one real difference between bands and weights.

The one real difference, and how to fix it

A band rated at 40 lb pulls hardest when stretched furthest and least near its resting length. If you start a rep with the band hanging loose, the first few inches carry almost no load. Band users call this going slack at the bottom, and they are right.

That is also why the 2017 squat result came out the way it did. The researchers found the gap "during the parts of the contractions where the bands were relatively slack," and found it mostly gone once the band was stretched. A slack band at the bottom of a squat is not loading your thighs. A taut one is.

The fix: start every rep with the band already taut. Step further from the anchor. Grip the band shorter. Widen your stance on the bar. Experienced band users give the same advice in thread after thread: pre-stretch it and never let it go slack. Do that and the bottom of the lift carries load, and most of the gap the sceptics point to disappears.

Squats and any lift you start from a dead stop with a short band are the ones to watch. Rows and pulldowns barely change.

How do you track progress with bands?

Getting stronger means adding load over time. With a barbell you write down 135 this month and 145 next month. With a bag of unmarked loops you write down "the red one," and you cannot tell next month whether you improved or stood closer to the door.

One caveat: a band's rating applies at its rated stretch. Pull it less and you get less. Keep the band taut and set up the same way each week, and your log stays honest.
